Weight loss diet plan for men: a Pakistani plate with chicken tikka, roti, daal and salad

Weight Loss Diet Plan for Men: 7-Day Pakistani Plan to Lose Belly Fat

Most men in Pakistan do not gain weight from junk food alone. It creeps in through big late dinners, sugary chai through the day, cold drinks, rice at every meal and long hours sitting at a desk or behind the wheel. The good news is that you do not need a strange diet to fix it. This weight loss diet plan for men uses normal Pakistani food, in the right portions, to help you lose belly fat steadily and keep it off. Women can follow our diet plan for weight loss for females instead.

Key takeaways

  • Most men need about 1,700 to 2,500 calories a day to lose weight, depending on activity.
  • Late heavy dinners, sweet chai, cold drinks and long hours of sitting cause most belly fat.
  • Keep roti and rice in smaller portions; you do not have to give them up.
  • Eat a protein breakfast, like eggs or dahi, instead of skipping it.
  • Walk 30 to 45 minutes a day and add strength training 2 to 3 times a week.

How Many Calories Does a Man Need to Lose Weight?

Men usually burn more calories than women because they have more muscle. To lose about half a kilo a week, most men need to eat around 500 calories less than they burn. Use these ranges as a starting point, or find your own number with our free calorie calculator.

Daily calories for men to lose weight: 1,700 to 1,900 if mostly sitting, 1,900 to 2,200 if lightly active, 2,200 to 2,500 if very active
Approximate daily calories for men to lose about half a kilo a week.
Your daily routineCalories a day to lose weight
Mostly sitting (office job, driving, studying)1,700 to 1,900
Lightly active (walking, standing at work)1,900 to 2,200
Very active (physical work or daily gym)2,200 to 2,500

Do not drop below 1,500 calories a day without guidance. Eating too little makes you tired, slows your metabolism and usually ends in a binge. If you want to understand the idea in more detail, read our guide to the calorie deficit diet plan.

Why Men Gain Belly Fat

Belly fat in men is often linked to daily habits more than to one bad food. These are the patterns we see most often in Pakistani men:

  • Late, heavy dinners. Eating a big plate of rice or three rotis at 11 pm, then going straight to bed.
  • Sugar in drinks. Four or five cups of doodh patti with two spoons of sugar each, plus cold drinks with meals.
  • Eating out often. Office lunches from dhabas, fast food and weekend BBQ add a lot of oil and naan.
  • Long hours of sitting. Desk jobs, driving and screen time leave little room for movement.
  • Poor sleep and stress. Short sleep increases hunger and cravings the next day.
  • Low protein breakfasts. A paratha with sweet chai keeps you full for a short time, so you snack more later.

7-Day Weight Loss Diet Plan for Men

This plan gives a mostly sitting man about 1,800 calories a day. If you are more active, add one roti at lunch or a larger portion of protein at dinner. Drink 8 to 10 glasses of water a day and keep chai to two cups with little or no sugar.

Want a Diet Plan Made Just for You?

General plans are a good start, but your body, routine and health are unique. Dn. Aruba Rashid, certified dietitian, can create a personal plan for you online, anywhere in Pakistan.

Simple Portion Guide for Men

You do not need a food scale. Use your hand and your plate:

  • Roti: 1 to 2 atta rotis at lunch and 1 at dinner, depending on how active you are.
  • Rice: 1 cup cooked, not a full plate.
  • Protein: a palm-sized piece of chicken, fish or meat, or one bowl of daal or chana.
  • Vegetables: half your plate as sabzi and salad at lunch and dinner.
  • Oil: 2 to 3 teaspoons per person in cooking, not a ladle.

Protein is especially important for men who want to lose fat but keep muscle. See our high protein diet plan for fat loss, or check your daily need with the protein intake calculator.

Tips for Different Routines

Office workers

Carry a home lunch box with roti, salan and salad instead of ordering in. Get up and walk for five minutes every hour. Keep roasted chana or a fruit in your drawer for the 5 pm hunger.

Shift and night workers

Eat your main meal before your shift starts, not in the middle of the night. If you are hungry during the night, choose dahi, eggs or fruit instead of biscuits and fried snacks.

Men who go to the gym

Eat a small meal with protein and some carbs one to two hours before training, such as an egg sandwich or dahi with a banana. You do not need expensive supplements if you eat enough eggs, chicken, daal, dahi and fish.

Men with diabetes, high blood pressure or high cholesterol

Keep taking your medicine exactly as your doctor advises, and do not cut calories sharply on your own. Follow our diabetes diet chart for blood sugar, use less salt for blood pressure, and get a personal plan if you have kidney or heart problems.

Simple Exercise Plan for Men

Diet does most of the work for weight loss, but exercise helps you keep muscle and lose belly fat faster:

  • Walk 30 to 45 minutes a day, five days a week. A brisk walk after dinner also helps digestion.
  • Strength training two to three times a week: push-ups, squats and lunges at home, or weights at the gym.
  • Move more through the day: take the stairs, walk while on phone calls, and park a little further away.

Many men try keto to lose belly fat. Our keto diet plan shows how to do it with Pakistani food, and when a simpler low-carb plan is better.

A protein breakfast is one of the easiest changes for men. Try one of these high protein Pakistani breakfasts.

Frequently Asked Questions

How fast can a man lose weight safely?

Half a kilo to one kilo a week is a safe pace for most men. You may lose more in the first week because of water weight, then it settles into a steady pace.

Can I lose belly fat without giving up roti and rice?

Yes. You cannot lose fat from only one part of the body, but cutting total calories, reducing sugar and walking daily will reduce belly fat over time. Roti and rice can stay in your plan in smaller portions.

Is it okay to skip breakfast to lose weight?

It is better not to. Men who skip breakfast often overeat at lunch and snack more in the evening. A breakfast with protein, like eggs or dahi, keeps you full for longer.

Do I need to stop drinking chai?

No. Keep it to two cups a day with little or no sugar, and avoid biscuits and rusks with it. Swap one cup for green tea if you like.
