Calorie Deficit Diet Plan: 1,500 Calorie Pakistani Meal Plan

A calorie deficit diet plan simply means eating a little less energy than your body uses each day, so it burns stored fat for the rest. For most people, eating 300 to 500 calories less than they need leads to steady weight loss of about 0.5 kg a week. You can do this with normal Pakistani food: roti, daal, sabzi, chicken, eggs and dahi, in the right portions. Below is how to find your number, a sample 1,500-calorie Pakistani day, and a mix-and-match meal table.

Key takeaways

  • A calorie deficit means eating a little less energy than your body uses each day.
  • Eating 300 to 500 calories less leads to steady weight loss of about 0.5 kg a week.
  • Use the calorie calculator to find your own number instead of guessing.
  • Eating far too little backfires: it causes tiredness, muscle loss and bingeing.
  • Roti, rice, daal, chicken and dahi all fit in the right portions.

Please note: do not follow a calorie deficit diet if you are pregnant, breastfeeding, under 18, or have a history of eating disorders. If you have diabetes or take regular medicine, talk to your doctor first.

What Is a Calorie Deficit?

Your body uses energy (calories) every day for breathing, digestion, work and movement. When you eat less than this amount, your body makes up the difference from stored fat. That gap is called a calorie deficit.

How a calorie deficit works: your body uses 2,000 calories, you eat 1,500, the 500 calorie deficit leads to about 0.5 kg fat loss a week
A 500-calorie daily deficit leads to about 0.5 kg of fat loss a week.

How to Calculate Your Calorie Deficit

  • Step 1: Find your daily needs. Use our free calorie calculator. It estimates how many calories your body uses based on your age, weight, height and activity.
  • Step 2: Subtract 300 to 500. If your body uses 2,000 calories, your target is about 1,500 to 1,700.
  • Step 3: Do not go too low. As a general guide, most women should not go below about 1,200 calories and most men below about 1,500 without a dietitian or doctor supervising them.

Why Not Eat Much Less to Lose Weight Faster?

Very low calorie diets often backfire. They can cause:

  • Constant hunger and binge eating later
  • Tiredness, headaches and poor concentration
  • Hair fall and loss of muscle
  • Weight coming back as soon as you stop

A moderate deficit is easier to follow, protects your muscles and gives results that last.

7 Tips to Make a Calorie Deficit Easier

  • Eat protein at every meal. It keeps you full for longer. See our best Pakistani foods for weight loss.
  • Fill half your plate with sabzi and salad. They add volume for very few calories.
  • Measure your oil. One tablespoon of oil has about 120 calories, and it disappears into salan easily.
  • Cut sugar in chai. Two teaspoons of sugar in 3 cups a day adds about 100 calories.
  • Drink water, not calories. Cold drinks and juices add calories without filling you up.
  • Sleep 7 to 9 hours. Poor sleep increases hunger the next day.
  • Move more. A 30-minute walk adds to your deficit without eating less.

Frequently Asked Questions

How fast will I lose weight on a calorie deficit?

With a deficit of about 500 calories a day, most people lose around 0.5 kg a week. Early on, the scale may drop faster because of water loss.

Do I need to count calories every day?

Not forever. Counting for 2 to 3 weeks helps you learn portion sizes. After that, many people can follow the plate method and eat mindfully.

Why did my weight loss stop?

As you lose weight, your body needs fewer calories, so your deficit shrinks. Recheck your numbers with the calculator, look for hidden calories in oil and snacks, and add more activity.

Can I eat rice on a calorie deficit diet?

Yes. Half a cup of cooked rice has about 100 calories. Pair it with protein and salad, and skip roti in that meal.
